Most people think of HIIT as a calorie-burning tool — something you do to lose weight. But the strongest evidence for HIIT and endurance points in a different direction. High-intensity interval training is one of the most effective ways to build cardiovascular endurance, improve VO₂ max, and raise your lactate threshold. If you have been doing steady-state cardio for months and plateauing, intervals are likely what you are missing.
The Science: How HIIT Builds Endurance
Endurance is not just about being able to exercise for a long time. It is about how efficiently your cardiovascular system delivers oxygen to working muscles and how well those muscles use it. HIIT improves both sides of that equation.
A 2015 meta-analysis by Milanović et al. published in Sports Medicine reviewed 28 studies involving 723 participants and found that HIIT improved VO₂ max by an average of 5.5 ml/kg/min — nearly double the improvement seen with continuous endurance training (1.0 ml/kg/min). This was the largest comparative analysis of its kind, and the conclusion was clear: for building aerobic capacity, HIIT is significantly more effective per unit of time.
The 2007 landmark study by Helgerud et al. in Medicine & Science in Sports & Exercise showed exactly how this works in practice. Moderately trained runners who performed 4x4-minute intervals at 90–95% of max heart rate three times per week improved their VO₂ max by 7.2% and their running economy by roughly 5% over 8 weeks. The moderate-intensity group showed no significant VO₂ max improvement during the same period.
A 2025 meta-analysis by Matzka et al. published in Physiological Reports confirmed these findings across 28 randomised controlled trials involving 707 athletes. HIIT produced a large effect on aerobic capacity compared to generic training (g = 0.97, P < 0.01) and achieved results comparable to traditional endurance training in approximately half the total training time.

What Changes Inside Your Body
HIIT drives endurance adaptations through several interconnected mechanisms:
- Stroke volume increases — your heart pumps more blood per beat, so it does not need to beat as fast to deliver the same amount of oxygen. This is the primary driver of VO₂ max improvement.

The idea that you need long, slow sessions to build endurance is outdated. The research shows that HIIT matches or exceeds steady-state cardio for most endurance markers — and does it in a fraction of the time.

The practical takeaway: HIIT is the most time-efficient path to better endurance. But the ideal approach uses both. A polarised training model — roughly 80% low-intensity and 20% high-intensity — has been shown to produce greater improvements in VO₂ max and performance than any single-intensity approach. A 2014 study by Stöggl and Sperlich in Frontiers in Physiology found that polarised training outperformed threshold-only, HIIT-only, and high-volume-only programmes across every measured variable.
The Best HIIT Protocols for Endurance
Not all interval structures build endurance equally. Here are the protocols with the strongest research support for aerobic capacity:

The 4x4 Norwegian protocol is the gold standard. It was the method used by Helgerud et al. and has been replicated across dozens of studies. The total high-intensity time is just 16 minutes, but the aerobic stimulus is equivalent to — or greater than — an hour of moderate running.
The 30/30 protocol is excellent for beginners or as a secondary endurance session. The short intervals keep you in the high-intensity zone without the sustained suffering of longer intervals, and the equal rest ratio makes it psychologically easier to complete.

This plan assumes you are already exercising regularly and can sustain 20–30 minutes of moderate cardio. Perform HIIT sessions on non-consecutive days, with easy activity (walking, light cycling, yoga) on off days.

By the end of week 6, your VO₂ max should show measurable improvement. Research suggests 5–10% gains in VO₂ max are realistic over this timeframe with consistent training.
How to Know Your Endurance Is Improving
You do not need a lab to track endurance gains. Watch for these signs:
- Lower resting heart rate — a heart that pumps more blood per beat does not need to beat as often at rest. A drop of 3–5 bpm over 4–6 weeks is a strong signal.
- Faster recovery between intervals — if your heart rate drops back to baseline faster after each work bout, your cardiovascular system is adapting.
- Same pace feels easier — the effort that once put you at 90% max heart rate now only reaches 80–85%. You can sustain it longer or push harder.
