You have been showing up. Three, four, maybe five sessions a week. You are sweating, pushing, doing the work — and the scale has not moved. Or worse, it has gone up. This is one of the most common and most frustrating experiences in fitness, and the science behind it is surprisingly well-documented. Here is why you are working out but not losing weight, and what to do about it.
Your Body Fights Back: The Constrained Energy Model
The traditional view of exercise and weight loss is simple — burn more calories, lose more weight. But research by Dr. Herman Pontzer and colleagues at Duke University has fundamentally challenged this assumption.
In a landmark 2016 study published in Current Biology, Pontzer's team compared the daily energy expenditure of the Hadza, a hunter-gatherer population in Tanzania who walk and move for hours every day, with sedentary adults in the United States and Europe. The result was striking: the Hadza burned roughly the same total calories per day as their Western counterparts, despite being far more physically active.
This led to the Constrained Energy Expenditure Model, which proposes that total daily energy expenditure is not additive — it does not simply increase linearly with more activity. Instead, the body compensates for exercise by dialling down energy expenditure in other areas: reducing non-exercise activity (less fidgeting, more sitting), lowering basal metabolic processes, and improving movement efficiency.
A 2024 study published in iScience by Flanagan et al. confirmed this at the individual level. In a 24-week randomised controlled trial, 48% of participants showed significant energy compensation, burning an average of 308 fewer calories per day than predicted based on their exercise output. The other half did not compensate — suggesting this response varies between individuals and may be influenced by baseline fitness levels.

The 28% Tax on Exercise Calories
How much does the body actually claw back? Research published in Current Biology by Pontzer et al. estimated that the body offsets approximately 28% of exercise-burned calories through compensatory mechanisms. In practical terms, if your workout burns 400 calories, your body may reduce other expenditure so that the net impact is closer to 288 calories.
And it gets worse over time. A systematic review found that in short-term studies, energy compensation averages around 18%, but in long-term interventions lasting 80 weeks or more, compensation can approach 84%. This is why many people see initial progress that stalls after a few months — the body becomes increasingly efficient at protecting its energy balance.

This does not mean exercise is pointless for weight loss. It means exercise alone is rarely enough, and the scale captures only a fraction of what is actually changing in your body.
Your Appetite Is Working Against You (Sometimes)
Exercise has a complex relationship with hunger. In the short term, vigorous exercise actually suppresses appetite — a phenomenon researchers call exercise-induced anorexia. High-intensity training temporarily lowers ghrelin (the hunger hormone) while increasing satiety hormones like peptide YY (PYY) and glucagon-like peptide 1 (GLP-1).
But over weeks and months of consistent training, the body mounts a counter-response. Chronic exercise causes a partial but incomplete compensation in energy intake, driven by shifts in appetite-regulating hormones. You may not feel ravenously hungry after every session, but your baseline hunger creeps up — leading to slightly larger portions, more frequent snacking, or less restraint around food.
This is not a willpower failure. It is a deeply wired survival mechanism. Your body is designed to defend its energy stores, and it uses appetite as one of its most powerful levers.
The Scale Is Lying to You
Even when fat loss is happening, the scale can mask it through several mechanisms:
Muscle gain. Resistance training and high-intensity exercise build lean tissue. Muscle is denser than fat, meaning you can lose inches around your waist while gaining weight on the scale. This is called body recomposition, and it is one of the best things that can happen during a training programme.
Water retention. When you exercise, your muscles store more glycogen for energy. For every gram of glycogen stored, the body holds roughly 3 grams of water. Starting a new programme or increasing intensity can cause a temporary weight increase of 1–2 kg from glycogen and water alone.
Inflammation. Intense exercise causes microdamage to muscle fibres — this is normal and necessary for adaptation. But the repair process involves localised inflammation and fluid retention, which can cause the scale to spike for 24–72 hours after a hard session.
Cortisol. Chronic stress — whether from overtraining, poor sleep, or life pressures — elevates cortisol, a hormone that promotes water retention and abdominal fat storage. If you are training hard but sleeping poorly and stressed constantly, cortisol may be working against you.

What Actually Works
The science is clear: exercise combined with dietary awareness produces significantly better results than either alone. Here is what to focus on:
Track more than your weight
Use waist measurements, progress photos, and how your clothes fit. These capture body recomposition that the scale misses entirely.
Pair exercise with mindful eating
You do not need to count every calorie, but be aware that your appetite will increase with training. Focus on protein-rich meals (which improve satiety and support muscle recovery) and whole foods that are harder to overeat.
Prioritise intensity over duration
Research shows that HIIT and vigorous exercise produce greater fat loss per minute than moderate-intensity steady-state cardio. A 2018 meta-analysis by Maillard et al. in Sports Medicine found that HIIT is particularly effective at reducing visceral fat — even when total training time is lower than traditional programmes.
Manage stress and sleep
Aim for 7–9 hours of quality sleep per night. Sleep deprivation disrupts ghrelin and leptin regulation, increases cortisol, and makes it harder to maintain a caloric deficit. Recovery is not optional — it is part of the fat loss equation.
Be patient with the timeline
Most studies show meaningful body composition changes within 8–12 weeks of consistent training. Internal metabolic improvements begin within 2–4 weeks. The scale is the last thing to move — do not let it determine whether your programme is working.
