Belly fat is the most searched fat loss topic in fitness — and the most misunderstood. The internet is full of "flat belly" workouts promising to melt abdominal fat with crunches and planks. But a 2021 meta-analysis of 13 studies found that targeted exercises do not selectively reduce fat in specific body areas. The pooled effect size was essentially zero. So if spot reduction does not work, what does? The answer lies in the type, intensity, and dose of exercise you choose — and the science is clearer than ever.
Why You Cannot Spot-Reduce Belly Fat
The idea that doing hundreds of crunches will burn the fat on top of your abs has been tested repeatedly — and it fails every time. In a classic 1983 study, Katch et al. had participants perform a sit-up program and measured fat cell size and subcutaneous fat thickness at multiple sites. The result: sit-ups did not reduce abdominal fat any more than fat from the back or glutes.
More recently, a 2021 systematic review and meta-analysis pooled data from 1,158 participants across 13 high-quality studies. The conclusion was definitive: there was no significant difference in localized fat loss between exercised and non-exercised body regions, regardless of exercise type, participant age, or sex.
Fat loss is systemic. When you create a caloric deficit through exercise and nutrition, your body draws energy from fat stores across the entire body — not preferentially from the area you are training. Ab exercises build stronger core muscles, but they will not flatten your stomach without an overall fat loss strategy.

What Actually Reduces Belly Fat
Belly fat comes in two forms: subcutaneous fat (the pinchable layer under your skin) and visceral fat (the deeper fat surrounding your organs). Visceral fat is the more dangerous type — it is linked to insulin resistance, cardiovascular disease, and type 2 diabetes. The good news is that visceral fat is also more responsive to exercise than subcutaneous fat.
A 2024 network meta-analysis of 84 randomized controlled trials (4,836 participants) found that aerobic exercise, resistance training, combined training, and HIIT were all beneficial for reducing visceral adipose tissue. But the effect sizes varied significantly by modality:

HIIT emerged as the most effective single modality for visceral fat reduction. Existing meta-analyses have shown that 12 weeks of HIIT can reduce visceral fat by 17% in individuals with obesity. The mechanism is partly explained by the intensity: higher-intensity exercise drives greater post-exercise oxygen consumption (EPOC) and hormonal responses that favor fat mobilization.

How Much Exercise You Actually Need
One of the most practical questions is: how many minutes per week does it take to see results? A 2024 dose-response meta-analysis provided clear numbers.
Every 30 minutes of weekly aerobic exercise was associated with a 1.6 cm² reduction in visceral fat area and a 0.56 cm decrease in waist circumference. Benefits continued to build through approximately 300 minutes per week.
The effective threshold: at least 150 minutes per week of moderate-to-vigorous exercise is needed for clinically significant visceral fat reduction. The most effective protocol in the research was three sessions per week, 30–60 minutes each, sustained for 12–16 weeks.
The Once-a-Week Finding
A 2026 study from the University of Hong Kong, published in Nature Communications, challenged the assumption that you need to train multiple times per week. In a four-month trial with 315 adults with central obesity, researchers found that completing 75 minutes of brisk interval walking in a single weekly session reduced body fat, trimmed waistlines, and improved cardiovascular fitness — with results comparable to splitting the same volume across three days.
The takeaway: if you can only train once per week, a single longer session still delivers meaningful belly fat reduction. Consistency beats frequency.
The Best Exercise Strategy for Belly Fat
The research points to a clear hierarchy for reducing belly fat:
1. Prioritize HIIT or high-intensity cardio
HIIT is the most time-efficient way to reduce visceral fat. Protocols as short as 30 minutes of HIIT per session produced significant reductions in visceral adipose tissue. Sprint intervals, cycling intervals, and bodyweight HIIT circuits all qualify.
2. Add resistance training
Resistance training alone is less effective for visceral fat reduction, but it plays a critical role in the overall strategy. Weight training preserves lean mass during a caloric deficit, raises your resting metabolic rate, and improves insulin sensitivity — all factors that support long-term belly fat reduction. A 2025 meta-analysis found that resistance training added 0.9 kg more fat-free mass than aerobic training alone.
3. Combine both for the best results
Every recent meta-analysis reaches the same conclusion: combined training produces better body composition outcomes than either modality alone. A 2024 randomized controlled trial published in Frontiers in Endocrinology found that muscle mass increased only in the combined HIIT + resistance training group — not in the cardio-only group.

What Exercise Cannot Do Alone
Exercise is powerful, but it is not the entire picture. A 2025 University of Cambridge and Oxford study confirmed that combining diet and exercise reduces nearly 2 kg more total body fat and 150 grams more visceral fat than either approach alone.
No amount of HIIT will overcome a persistent caloric surplus. For belly fat loss, the research-backed formula is:
- Moderate caloric deficit — 300–500 calories below maintenance
- Adequate protein — 1.6–2.2 g per kg of body weight to preserve muscle
- Consistent exercise — at least 150 minutes per week, ideally combining HIIT and resistance training
- Sleep and stress management — cortisol drives visceral fat storage, and poor sleep elevates cortisol
