You keep hearing that you need to "do more cardio" — but nobody ever explains what cardio actually is, why it matters, or how much you really need. If you are new to fitness, the term can feel vague and intimidating. Here is the simple truth: cardio is any exercise that raises your heart rate for a sustained period, and getting started is far easier than you think.
What Is Cardio, Exactly?
Cardiovascular exercise — commonly called cardio or aerobic exercise — is any physical activity that elevates your heart rate and increases oxygen consumption by working large muscle groups in a rhythmic, continuous way. Walking, running, cycling, swimming, dancing, rowing — they all count.
The word "aerobic" literally means "with oxygen." During cardio, your body increases blood flow to deliver more oxygen to working muscles, which use that oxygen to produce energy. Over time, this process makes your heart stronger, your lungs more efficient, and your blood vessels more flexible.
The opposite is anaerobic exercise — short bursts of intense effort (like sprinting or heavy lifting) where your muscles work faster than your body can supply oxygen. Most real-world workouts involve a mix of both, but understanding the difference helps you train with intention.

Cardio is not just about burning calories. The research on cardiovascular exercise is among the strongest in all of exercise science — and the benefits extend to nearly every system in your body.
A 2024 systematic review and meta-analysis in Cureus by Masmoum et al., analysing 17 studies, found that regular exercise reduced systolic blood pressure by 3.32 mmHg and diastolic blood pressure by 2.99 mmHg — a clinically meaningful reduction. As Nystoriak et al. noted in Frontiers in Cardiovascular Medicine (2018), even a 1 mmHg drop in systolic blood pressure is associated with 20.3 fewer heart failure events per 100,000 person-years.
The broader picture is equally compelling. Regular physical activity is associated with a 35% reduction in cardiovascular disease mortality and a 33% reduction in all-cause mortality compared to a sedentary lifestyle. Cardio also improves cholesterol profiles, insulin sensitivity, endothelial function, and body fat composition.
And the benefits are not only physical. Cardio triggers the release of endorphins, serotonin, and brain-derived neurotrophic factor (BDNF) — improving mood, reducing anxiety, and sharpening cognitive function. A landmark study of 1.2 million US adults published in The Lancet Psychiatry found that people who exercised reported 43% fewer days of poor mental health per month.

Types of Cardio for Beginners
Not all cardio is the same. Here are the most common types, ranked from lowest to highest impact — so you can pick the right starting point for your fitness level.

If you are brand new to exercise, start with walking and cycling. They are low-impact, easy to dose, and require no special skill. Once your base fitness improves — typically after 4–6 weeks of consistent training — you can introduce jogging, swimming, or HIIT.
Heart Rate Zones: How Hard Should You Work?
Heart rate zones give you an objective way to measure exercise intensity. They are calculated as a percentage of your maximum heart rate (MHR), estimated with the formula: 220 minus your age.
For a 30-year-old, that means a MHR of roughly 190 beats per minute.

For beginners, most of your cardio should be in Zone 2 — the moderate-intensity range where your body primarily burns fat for fuel and builds aerobic base fitness. This is sometimes called the "conversational pace" because you can still hold a conversation while exercising.
The Talk Test
No heart rate monitor? No problem. The talk test is a surprisingly accurate way to gauge intensity:
- Moderate intensity: You can talk but cannot sing
- Vigorous intensity: You can only say a few words before needing to catch your breath
Research from the Mayo Clinic and the American Heart Association confirms the talk test aligns closely with heart rate zone measurements for most people.

How Much Cardio Do You Need?
The World Health Organization and the American College of Sports Medicine recommend:
- 150–300 minutes of moderate-intensity cardio per week, or
- 75–150 minutes of vigorous-intensity cardio per week, or
- An equivalent combination of both
For beginners, that translates to roughly 30 minutes of brisk walking, five days a week — a completely achievable starting point.
You do not need to do it all at once, either. Research shows that accumulating exercise in shorter bouts of 10 minutes or more throughout the day produces similar health benefits to a single continuous session.
How to Start Cardio as a Complete Beginner
Starting is simpler than most people think. Here is a practical framework for your first four weeks:
Week 1–2: Walk briskly for 15–20 minutes, 3–4 days per week. Focus on consistency, not speed. If 15 minutes feels easy, extend to 20.
Week 3–4: Increase to 25–30 minutes, 4–5 days per week. Start including gentle inclines (hills or treadmill grade) to increase intensity without increasing impact.
Week 5–6: Introduce intervals — alternate between 2 minutes of faster walking and 1 minute at a comfortable pace. This builds cardiovascular capacity more efficiently than steady-state alone.
Week 7+: If your body feels ready, try short jogs (1–2 minutes) mixed into your walks, or explore cycling or swimming for variety.
Three principles that matter more than any specific programme:
- Start lighter than you think you should. The goal in month one is building the habit, not maximising intensity.
- Progress by no more than 10% per week in total duration or intensity — this is the widely recommended guideline for injury prevention.
- Listen to your body. Mild muscle soreness is normal. Sharp pain, joint swelling, or persistent fatigue are signals to rest.
